Dumbbell Biceps Workout: Complete Arm Building Routine

How to target the long head, short head, and brachialis for arm size using dumbbells.

Dumbbells allow wrists to rotate naturally into supination during curling movements. Supination—turning the palm upward—is a primary function of the bicep muscle. Using dumbbells ensures equal work on both arms while preventing dominant-side compensation.

Anatomy of the Bicep

The biceps brachii consists of two heads: the long head (outer bicep, creating arm peak) and the short head (inner bicep, adding thickness). Underneath lies the brachialis, a muscle that pushes the bicep upward when developed.

Exercise Breakdown

Standing Suponated Dumbbell Curl

1. Standing Supinated Dumbbell Curl

3 sets x 8–10 reps. Full supination at top of contraction.

Incline Bench Dumbbell Curl

Form Cues for Growth

Avoid swinging your hips or shoulders to lift heavy weights. Keep your elbows stationary by your sides throughout the movement. Control the lowering phase over 2 to 3 seconds to maximize muscular strain during eccentric contraction.
